Physical Fitness and Mobility

Golf fitness is not about looking like an athlete — it is about moving well enough to swing consistently, sustain energy through 18 holes, and avoid the injuries that end seasons. The physical demands of golf are often underestimated: a full swing generates significant rotational force through the spine and hips, and playing 4–5 hours on foot compounds that with sustained walking and carrying or pushing. The fitness variables that most directly affect golf performance are mobility, rotational power, core stability, and endurance — in roughly that order of priority.

The framework in this section — particularly the mobility screen priorities, the kinetic chain model, and the physical-swing connection approach — reflects the TPI (Titleist Performance Institute) golf fitness methodology. TPI is described further in the Instruction section.

Mobility

Mobility is the single most important physical variable for the golf swing. A player who cannot rotate the hips and thoracic spine adequately will compensate — typically with a sway, a reverse pivot, an early extension, or an over-the-top move — and those compensations are very difficult to fix with instruction alone until the underlying mobility is addressed.

Hip mobility:

  • Internal hip rotation on the lead side (left hip for right-handed players) is the critical movement — it allows the hips to clear through impact without the lower body stalling. Restriction here forces the upper body to dominate and creates an over-the-top path or early extension.
  • The 90/90 hip stretch is the most direct exercise: sit on the floor with both legs bent at 90 degrees, one in front and one behind, and hold the position, progressively working toward allowing both legs to lie flat. 2–3 minutes per side daily produces meaningful change within weeks.
  • Hip flexor stretches (kneeling lunge with a forward lean) open the front of the hip and reduce the anterior pelvic tilt that limits backswing rotation. Tight hip flexors are extremely common in players who sit for long periods during the day.
  • Pigeon pose (from yoga) addresses the external hip rotators and glutes, which are the counterpart to internal rotation. Tight glutes restrict the follow-through and contribute to lower back pain.

Thoracic rotation:

  • The thoracic spine (mid-back) is the primary site of rotational movement. The lumbar spine (lower back) is designed for stability, not rotation — when the thoracic spine is stiff, the lumbar spine is forced to rotate beyond its tolerance, which is a primary cause of golf-related lower back injury.
  • Thoracic rotation stretches: sitting in a chair or on the floor, cross arms over the chest and rotate left and right, trying to keep the hips square. The goal is to feel the movement coming from the middle back, not the lower back. Progress to a kneeling side rotation (quadruped thoracic rotation) for a deeper stretch.
  • Foam rolling the thoracic spine: lie on a foam roller placed horizontally across the mid-back and gently extend back over it. Work up and down the thoracic spine. This mobilizes the facet joints that stiffen from sedentary posture and improves the range of motion available to the swing.

Shoulder and lat mobility:

  • The lat (latissimus dorsi) connects from the upper arm to the lower back and is a primary swing muscle, but when tight it restricts the backswing and promotes early extension. A doorframe stretch (arm raised in a doorway with a gentle side lean) or a lunge-with-overhead-reach effectively opens the lat.
  • Shoulder external rotation matters for maintaining a stable, neutral wrist position at the top. Limited external rotation contributes to a cupped wrist. Band pull-aparts and face pulls (with a resistance band) address this directly.

Ankle and foot mobility:

  • Often overlooked, ankle dorsiflexion (the ability to flex the foot up toward the shin) affects ground force generation and the ability to shift weight onto the lead foot. Players with stiff ankles compensate with a sway or an early rise. Calf stretches and ankle circles address this.

Rotational Power and Strength

Speed comes from the kinetic chain — ground → legs → hips → torso → arms → club — and the ability to generate and transfer rotational force through that chain determines clubhead speed ceiling. This sequential model is central to TPI's golf performance framework. Strength without mobility does not produce speed; mobility without strength does not produce consistent force.

Medicine ball rotational throws:

  • The most golf-specific power exercise available. Stand sideways to a wall and throw a 6–10 lb medicine ball into it with a rotational motion that mimics the swing sequence — load into the trail hip, rotate through with the hips leading, and release through the hands. The throwing motion trains the same neuromuscular pattern as the swing without the technical constraints of the club.
  • Perform both directions: trail-to-lead (mimics the downswing) and lead-to-trail (trains the backswing loading pattern). 3 sets of 8–10 throws per side, 2–3 times per week.

Cable and band rotational exercises:

  • Cable rotations (wood chops, anti-rotation presses) develop the ability to generate and resist rotational force simultaneously — the core's job during the swing is both to produce rotation and to prevent unwanted movement. A cable machine set at various heights allows progressive loading of the rotational pattern.
  • Pallof press (developed by physical therapist John Pallof): a band or cable is anchored to the side, and the player presses out against the rotational pull. This trains anti-rotation core stability, which is what keeps posture intact through impact.

Single-leg exercises:

  • The golf swing is a single-leg loading pattern — at impact, most of the force is through the lead leg. Single-leg Romanian deadlifts, single-leg squats (step-ups, pistol progressions), and lateral lunges develop the leg strength and stability needed to generate ground force without swaying.
  • Single-leg balance work also improves proprioception and balance during the swing — relevant particularly on uneven terrain.

Hip hinging:

  • The golf setup is a hip hinge: spine inclined forward, hips back, weight over the balls of the feet. Players who cannot hinge cleanly from the hip (often because of tight hamstrings or weak glutes) set up with a rounded spine, which limits rotation and stresses the lower back.
  • Romanian deadlifts (with dumbbells or a barbell) train the hip hinge pattern directly and develop hamstring flexibility and glute strength simultaneously. Start with bodyweight and a dowel rod held against the spine to learn the movement pattern before adding load.

Core Stability

Core stability is not about having strong abs — it is about the ability to maintain spinal position under load. A golf swing that loses posture through impact (early extension, sway) almost always has an underlying core stability deficit.

Anti-extension:

  • Plank variations train the core's ability to prevent the spine from extending under load — the same demand it faces when the club reaches impact speed. A straight-arm plank held for 30–60 seconds, progressed to a plank with arm or leg lift, is the foundational exercise.
  • Dead bugs: lying on the back, arms and legs raised, slowly extending opposite arm and leg while keeping the lower back flat on the floor. This trains the deep core stabilizers that maintain posture during rotation.

Anti-rotation:

  • Pallof press (described above — John Pallof). The ability to resist rotational force at the core is what keeps the head still and the spine angle consistent through impact.

Glute activation:

  • Weak or inhibited glutes are extremely common in sedentary players and directly contribute to lower back pain and poor hip clearance. Glute bridges (lying on back, feet flat, drive hips up and hold), clamshells (side-lying, feet together, rotate top knee up against resistance), and monster walks (resistance band around ankles, walking laterally in a squat position) activate the glutes before they are needed in the swing.
  • Perform glute activation exercises before range sessions or rounds to ensure the glutes are actually firing — many players with "weak glutes" simply have inhibited ones that a few minutes of activation turns on.

Cardiovascular Endurance and General Conditioning

A round of golf on a walking course covers 4–6 miles and takes 4–5 hours. Cardiovascular fitness does not affect the swing directly but determines whether the 18th hole is played with the same mental sharpness and physical control as the 1st. Fatigue degrades decision-making before it degrades physical ability — the back-nine scores that trail the front nine are often a fitness problem as much as a mental one.

  • Walking fitness: the most golf-specific cardiovascular training is simply walking, which improves the base aerobic capacity needed to sustain energy over a round. Walking 4–5 days per week, including some hillier routes, translates directly.
  • Zone 2 cardio: low-intensity, sustained aerobic work (walking, cycling, swimming at a conversational pace) for 30–45 minutes, 3–4 times per week builds the aerobic base that supports recovery and sustained performance. It does not need to be intense; the goal is duration at a moderate heart rate.
  • Avoid chronic fatigue: heavy resistance training the day before a round impairs motor control and feel. Schedule demanding strength sessions at least 48 hours before playing.

Injury Prevention and Common Golf Injuries

The most common golf injuries are lower back pain, golfer's elbow (medial epicondylitis), and rotator cuff strain. All three are largely preventable with proper mechanics and conditioning.

Lower back:

  • The swing's rotational demand on the spine is highest at impact and follow-through. Players who early-extend (stand up through impact) concentrate shear force in the lower lumbar spine rather than distributing it through the hips and thoracic spine. Fixing early extension mechanically and building thoracic mobility and core stability reduces this dramatically.
  • Acute lower back pain after a round: ice for 20 minutes, rest from hitting, gentle lumbar mobility work (cat-cow, knee-to-chest). If pain persists beyond 48–72 hours or radiates into the leg, see a physician — do not attempt to swing through a disc or nerve injury.

Golfer's elbow:

  • Medial epicondylitis (inner elbow pain) is caused by repetitive gripping and forearm flexion under load — common when hitting too many range balls, using too tight a grip, or striking the ground repeatedly (fat shots). It responds well to eccentric wrist flexor exercises (slow lowering of a light weight with the wrist curled), stretching the forearm flexors, and reducing grip pressure.
  • Prevent it by warming up before hitting, limiting range ball volume, using correct grip pressure (firm but not white-knuckle), and addressing fat-shot tendencies that cause ground impact.

Rotator cuff:

  • The shoulder's rotator cuff is under load throughout the swing, particularly during the deceleration phase of the follow-through. Weakness in the external rotators (infraspinatus, teres minor) relative to the internal rotators is extremely common and creates impingement risk.
  • Band pull-aparts, face pulls, and side-lying external rotation exercises directly strengthen the rotator cuff's stabilizing function. These exercises are light (a resistance band is sufficient), quick (5 minutes), and worth doing before every range session.

Pre-Round Physical Warm-Up

A proper pre-round warm-up takes 10–15 minutes and meaningfully reduces injury risk and first-tee performance anxiety. It is not the same as practice — the goal is to wake up the body and establish movement patterns, not to work on technique.

Sequence:

  1. Leg swings (30 seconds each leg, front-to-back and side-to-side): activates hip flexors and glutes, warms the hip joint.
  2. Torso rotations (10–15 slow rotations): warms the thoracic spine, establishes the feeling of rotation.
  3. Hip 90/90 or pigeon stretch (30–60 seconds per side): opens hip internal rotation before the round.
  4. Glute bridges (10–15 reps): activates the glutes before they are needed.
  5. Shoulder circles and arm swings: warms the rotator cuff and shoulder capsule.
  6. Progressive swings: start with easy half-swings with a wedge, working up through the irons to the driver. The first full driver swing should feel effortless; rushing to full speed cold produces inconsistent contact and minor muscle strain.

The pre-round putting and chipping routine (described in Putting) should follow the physical warm-up, not precede it — hitting chips and putts on cold muscles produces misleading feel.

Fitness by Age

Golf is a lifelong sport and the physical approach to it should evolve accordingly.

Under 40: the primary physical limiters are usually mobility (from sedentary work) and lack of rotational power training. Overspeed training produces the fastest results at this age. Focus on hip and thoracic mobility first, add rotational power second, maintain general aerobic fitness.

40–55: recovery slows and soft-tissue injury risk increases. The emphasis shifts slightly toward injury prevention alongside performance: more thorough warm-ups, attention to rotator cuff and lower back maintenance, and avoiding the volume of range balls that produces repetitive strain. Speed can still be built with consistent overspeed training; the protocol may need more rest days between sessions.

55–70: mobility maintenance becomes the primary goal — the natural decline in joint range of motion directly reduces swing arc and rotational capacity. Regular stretching (daily hip and thoracic work), yoga, and swimming are highly effective at preserving the mobility needed for a functional swing. Strength work shifts toward maintenance rather than building, with an emphasis on single-leg stability and hip strength that directly support the swing and reduce fall risk on uneven terrain.

70+: the goal is to keep playing. Flexibility and balance are the limiting factors for most players at this age. A shorter, more controlled swing that relies on clean contact rather than clubhead speed produces better results than trying to maintain the swing arc of a younger player. Lessons that adapt technique to physical reality — playing within the available range of motion — are more valuable than trying to restore what has changed.
